If you’ve dieted before and lost weight, how did it go? What were your thoughts when the three months were up, or the 6-week challenge was finished? If you were like most people, you probably had some thoughts like these:
That was good but I’m glad it’s over.
I got what I wanted (lost weight), so now I can bring back some of the things I used to eat.
All those urges sucked, I’m not doing that again.
I learned some good stuff, but that diet didn’t really fit my lifestyle.
The hidden idea behind these thoughts is that the diet was temporary. The thing is, when you start a diet, you want to end with the result being a new weight, and you want to KEEP your new weight, right? Why doesn’t this happen?
Losing weight AND keeping the weight off requires that you learn to manage your mind.
If you’re overweight, then it’s because you’re overeating. It’s as simple as that… but it’s also not so simple.
Food doesn’t get eaten just because it’s there, sitting in front of you – whether it’s chicken and broccoli or two Pop-Tarts. Just like you don’t go to the gym just because it exists – it’s just a building with heavy stuff in it. So why do you eat the food you put in your mouth, and why do you lift the weights when you’re at the gym?
The reason you do anything in life is because of how you think it’s going to make you feel when you get it or when you do it.
Our feelings are the most powerful experiences in our body because they compel us to act. Feelings are what drive our actions. They are the fuel to our actions. Think about it… we don’t do anything unless we feel like it.
We eat the salad because we think we’ll feel lighter, healthier, and happier. We go to the gym because we think we’ll feel strong, skinny, and sexy. We show up early for watch because we think we’ll feel liked and benevolent by our peers. We complain about our job or our supervisors because we think we’ll feel justified and correct.
Think about it… why do you follow orders so well?
“We follow orders because it was “drilled” into us…. On your first day of basic training (when you’re sweating, confused and scared), and the drill instructor was yelling and spitting in your face telling you to follow his or her orders or else your shipmate on your first deployment could die… the feeling of horrendous guilt, fear, and shame inundated you. You may not remember this day or how it went down exactly but you’ll never forget the feeling. You immediately envision that terrible possibility of you being ignorant and not following orders and someone you know dying or getting maimed because of your inaction. The guilt and fear of that thought is so compelling, that your brain learns immediately that following orders is non-negotiable. Your brain shifts that thought into your subconscious so that it doesn’t even have to think twice about following orders. That’s why following orders sometimes feels necessary for your survival. That’s how powerful our thoughts and emotions are.”
All feelings come from our thoughts. We have a thought that begins in our brain. Our thoughts are triggered by what we see, hear, smell, feel, and taste around us. Each thought travels down our body, and we experience it in our body as a feeling, as an emotion. It’s known that we have tens of thousands of thoughts a day, which is why it’s so hard at the beginning to develop the skill of managing your mind by finding the thoughts that are creating certain emotions for you.
We have a thought in our brain, and the neural connections that are made cascade their way down our body signaling a feeling that corresponds best. You’ve seen this happen in your own life. When you think about how sharp and proud you’ll feel by wearing a clean, ironed uniform and the great first impression you’ll make at the pinning ceremony in front of your new Commanding Officer, what do you do in that moment? You’ll most likely wash and iron your uniform and lay everything out so that you don’t forget a single uniform item, including your underwear.
Your brain, which is the most powerful tool on the planet, was designed to operate this way and understanding how it works will help you begin to manage your thoughts so that you can start losing weight without having the weight come back on.
The more you think about the result you desire, the more your brain will learn to pay attention to it because it feels better than anything else.
Remember, we only do things because of how we think we’ll feel when we do them or when we get them.
This is how you begin developing the skill of managing your mind.
The answer is, you learn to eat the way that you see yourself eating for the rest of your life that creates the body and the results you want for yourself.
It’s important to know that you can take action from any feeling, positive or negative. You can follow a diet feeling deprived. Or, you can follow a diet feeling fulfilled. But one route guarantees a more enjoyable experience, one that you will want to continue to experience. Ultimately, one way ensures a more enjoyable existence. Therefore, how willing and committed are you to creating the results you want for yourself?
You must decide. Then let your feelings drive or inspire your actions, and over time, you will have your results.
You need to be motivated to get and stay in shape. Whether that inspiration is rooted in making money, being attractive, or simply maintaining good health, everyone needs a reason to continue to push themselves to their physical limits.

I used to think the distance run in the Marine Corps PT test was BS, antiquated, and pretty useless. Seriously, how the hell was a 3 mile run in go-fasters supposed to prove that I would be able to operate in combat with a full kit of more than 50 lbs of gear?
What does the distance run even measure, and is that actually relevant to the demands of the job of someone expected to perform in combat? Is aerobic fitness really what we think it is? Should the same standard be expected of all service members?

What the test measures.
The distance run on the military PT tests is “designed” to measure aerobic endurance and by proxy cardiovascular health.
Aerobic endurance is more difficult to measure than you think though. The faster you run, the more energy you need to fuel that running. That means your body needs to be more efficient at using oxygen to create energy, since that’s what aerobic exercise actually is, movement fueled using oxygen.
If your body isn’t used to using oxygen to create fuel to run at a certain intensity, it will begin to switch over to anaerobic respiration. Anaerobic respiration occurs when you’re running so fast that the body can’t adequately use oxygen to make fuel. That’s what the “an” in anaerobic means: ‘without’ oxygen.
You know you are in the aerobic zone if you can still speak in short sentences while running, AKA, the talk test. You’re in the anaerobic zone if you can’t. Pretty simple right?
Using this logic, a PT ‘distance’ run that requires you to run so hard that you can’t speak at all, let alone in short sentences, is not a test of aerobic endurance. It’s a test of anaerobic endurance and lactate threshold.
A true test of aerobic endurance would be something like a run that measures heart rate or administers a talk test periodically to see when someone switches from aerobic to anaerobic. Something similar to what doctors do when testing heart rate variability.

How does this translate to real life?
The main thing that aerobic endurance tells us is the efficiency of the heart at getting oxygen into the bloodstream so that it can be used to make energy. We find that level of cardiovascular fitness at the aerobic threshold. This is a very important thing to measure, especially in a world where cardiovascular disease is the #1 cause of death.
From the aerobic threshold on the run is showing how much lactate a person can handle. The body’s ability to handle that burning feeling in the muscles that occurs when you’re in an anaerobic state is very important. That’s what the 880m run in the USMC CFT measures as well as the Sprint-Drag-Carry in the Army CFT. Will someone have to move many miles as fast as possible in a combat scenario? Most definitely. Will they ever have to do that same thing in go-fasters and silkies? That’s doubtful.
The mere fact that the PT run isn’t done in boots means that it doesn’t translate very well to job-specific tasks. Especially for troops that are expected to be combat ready.
The expectation is entirely different for those that work in an office all the time and will never be expected to go to combat. For those troops, aerobic endurance is more important since cardiovascular disease is more likely to kill them than incoming mortar fire (that you may need to run away from as anaerobically quickly as possible.)

Use the test to measure what you need to train.
Which category do you fall in? Combat or non-combat?
The answer to that question should dictate how you train for the distance run portion of your PT test.
If you’re training for combat, get great at operating in a high-stress, more anaerobically dominated environment in a full combat kit.
If you’re training to not die from heart disease train to up your aerobic threshold to make your heart better at pumping oxygen.
TO ANSWER THE HEADLINE QUESTION: Yes, your PT run matters; it just depends on how.
Even though all members of the DOD have vowed to protect the country, that doesn’t mean every member will be doing that in the same exact way. For that reason, it’s foolish to expect everyone to train the same way with the same end in sight.

Jocko Willink retired from 20 years serving as a US Navy SEAL in 2010, but his morning routine is as intense as ever.
As he said in a recent Facebook Live Q&A at Business Insider’s New York headquarters, “It’s not fun to get out of bed early in the morning. When the alarm goes off, it doesn’t sing you a song, it hits you in the head with a baseball bat. So how do you respond to that? Do you crawl underneath your covers and hide? Or do you get up, get aggressive, and attack the day?”
Willink is the former commander of Task Unit Bruiser, which became the most decorated special-operations unit in the Iraq War. In his book, “Extreme Ownership: How US Navy SEALs Lead and Win,” cowritten with his former platoon commander and current business partner Leif Babin, Willink writes that one of his guiding principles is “Discipline equals freedom,” and that discipline begins every morning when his alarm goes off, well before the sun rises.
Business Insider asked Willink to break down his mornings for us. Here’s how a typical day begins:
Wake up at 4:30 a.m. Three alarms are set — one electric, one battery-powered, and one windup — but he almost always only needs one. The two others are safeguards.
After a quick cleanup in the bathroom, take a photo of wristwatch to show his Twitter followers what time he’s beginning the day. It’s become both a way to hold himself accountable as well as inspire others to stick to their goals.
Grab his workout clothes, laid out the night before, and head to the gym in his garage for one of the following strength workouts, which lasts around an hour.The exercises can either be lower weight with high reps and little rest or heavy weight with low reps and lots of rest.
Day 4: Overhead squats, front squats, regular squats.
Spend anywhere from a few minutes (intense bursts) to a half hour (steady) for cardiovascular training. This could include sprints or a jog.
Finish workout around 6:00 a.m. Depending on the day, go out to hit the beach near his home near San Diego, California, to spend time swimming or surfing. If the weather is nice, he may also do his cardio on the beach.
Shower and start working for his leadership consulting firm, Echelon Front, or for his popular podcast, any time after 6:00 a.m. He doesn’t get hungry until around noon, and only has a snack, like a few handfuls of nuts, in the morning.
After work, Willink gets in two hours of jujitsu training and heads to bed around 11:00 pm.
Willink said that he recognizes that everyone is different, and that not everyone would benefit from getting up at 4:00 a.m. for an intense workout. The key is that “you get up and move,” whether that’s jogging, weight lifting, or yoga.
The discipline comes in in setting a schedule and sticking to it so that your day begins with an energizing accomplishment, not a demoralizing stretch of time where you lie in bed and hit snooze on your alarm a few times. Every morning should start off with a predictable routine.
“And that’s the way that you own it,” he said. “Because once the day starts, well, then other people get to have a vote in what you’re doing.”
Mindy N. asks: After a long run my leg muscles are tired, but my heart is not. Why doesn’t the heart need any rest?
An average of around 60 to 100 times every minute of every day of every year of your ultimately meaningless life, your heart beats… until it doesn’t. Not long after it stops, all knowledge of your having existed is rapidly forgotten. Unlike the other muscles in your body, however, your heart steadfastly rages against the dying of the light, refusing to ever get tired. But how does it manage this and why are your other muscles such slackers in comparison?
To begin with, the human body is broadly composed of three types of muscles: skeletal, smooth and cardiac. Skeletal muscles are striated (banded), and are what most of us think of when we envision a muscle — controlling pretty much all voluntary, and some involuntary, body movement.
Like cardiac muscle, skeletal muscle derives energy from ATP (Adenosine triphoweknowyoudontcare), with this being made in a few different ways. To avoid going full textbook, we’ll just briefly give the high level over simplified view here. In a nutshell, the slowest, but most efficient, method of ATP production is via aerobic respiration where mitochondria in your muscle cells draw energy from the Dark Dimension, producing ATP, a small amount of which is stored in your muscles at any given time. This stored amount is a sufficient supply to last for about 3 seconds of vigorous activity, not unlike your high school boyfriend.

After this supply is taxed, with the ATP converted to ADP (adenosine diphosophate) in the process, creatine phosphate in the muscles is used to convert it back to ATP. This supply will last about 8-15 seconds.
Next up, it turns out we were totally wrong about that whole Dark Dimension thing as, in fact, your muscles continue to get ATP beyond this via a series of chemical reactions resulting in glucose being used to make the needed ATP to keep going. This glucose comes from a variety of sources, such as glycogen in your muscles, or via blood via fats, protein, stores in the liver, and from your food churning away in your intestines.
There are two high level ways this production of ATP ends up being accomplished. In the first, using large supplies of oxygen. In this case, as much as 38 ATP molecules can be produced for every glucose molecule. In the second case, via anaerobic glycolysis — not requiring oxygen — only 2 molecules of ATP are produced for each molecule of glucose. While an extremely inefficient use of the available supply of glucose, this method at least produces the ATP over two times faster than aerobic respiration and continues working for a time while you’re out of breath.
Due to glycolysis resulting in the accumulation of lactic acid in the muscles, ultimately if it accumulates faster than it can be gotten rid of, it will interfere with the anaerobic glycolysis process and your muscles are going to go all jelly and cease to work as well for a little bit. This is in part why, if you get out of breath when exercising and your body is relying more on anaerobic glycolysis, you get fatigued extremely quickly. In this case, you’re simultaneously creating lactic acid at a much more rapid rate and using up your available glucose molecules faster, but producing relatively small amounts of ATP for those molecules used. Do this for more than a minute or two and it will overtax your skeletal muscles’ ability to produce the needed ATP at the rate you’re using it. (Though, again, your mileage will vary based on your current fitness level.)
Back it off and so you’re relying mostly on aerobic respiration and you’re going to get the most bang for your buck, able to keep going all night long if you keep hydrated and well fed. Slow and steady wins the race.
Unsurprisingly from all of this, the more mitochondria there are, the faster ATP can potentially be produced if the needed molecules are present and the more the muscle can keep on keeping on. As for skeletal muscle, about 2%-8% of the volume of such muscle is mitochondria, though this varies somewhat from person to person depending on your level of physical fitness.
Moving on to smooth muscle, as you may have gleaned from the name, this is smooth with no striations. Found in your hollow internal organs (except the heart), smooth muscles work automatically, helping you digest food, dilate your pupils and take a wee-wee. As an example of smooth muscle in action, in digestion, the contractions themselves are really not too dissimilar to how your heart beat works — fluctuation of electrical potential in the smooth muscle cells which causes the muscle to contract in a rhythmic fashion, in this case called the “Basic Electrical Rhythm” or BER. This rhythm is about three times per minute in the stomach, and 12 times per minute in the small intestines. The sound you are hearing when your stomach and intestines make noise is the result of these muscular contractions mixing and moving chyme (the cocktail of digestive juices, food, microbes, etc.) and air along down the tube between your mouth and your waste disposal port.
As for the mitochondrial needs of these muscles, they are typically approximately that of your skeletal muscles, with mitochondria making up about 3-5% of the smooth muscle volume.
This finally brings us to the real hero of your life story — cardiac muscle. Like skeletal muscle, cardiac muscle is striated and like the other muscle in your body is primarily powered by mitochondria. The cardiac muscles, however, have as much as 10 times the density of mitochondria as your other muscles, at about 35% of the volume of your cardiac muscle.
It should also be noted that individual muscle cells in the heart actually do get regular rest thanks to how the heart beat actually works, which we’ll get into in the Bonus Fact in a bit. But the net result is that about 60%-70% of your life a given part of your heart is actually in a resting state.
Combining these micro-rests with the extreme amount of mitochondria and a large amount of oxygen from the heart’s awesome blood supply, this allows your heart all the ATP it needs to not get tired, assuming you’re not in an extreme state of starvation or doing some extreme form of exercise for extended periods well beyond your normal fitness regime.
On that note, the downside to needing so much ATP thanks to no extended downtime is that the heart really needs to rely on aerobic respiration to make sure it doesn’t run out of ATP, and thus it doesn’t take oxygen being cut off for too long from it before you’re going to have a bad time, unlike other muscles you can just stop using to help recover the needed ATP over time.
And, yes, it turns out the human heart can actually get tired and suffer damage if you’re trying to do some extreme form of physical activity outside your norm for lengthy periods, especially if in a low oxygen environment like at high altitude. In these cases, even the healthiest hearts can suffer damage, though given the other effects on your body of such extreme physical activity, typically most people will stop doing whatever before the heart is negatively impacted in a damaging way. In essence, your legs will give out before your heart does (usually), at least when talking energy supply. But that doesn’t mean in certain cases a measurable level of tiredness in the heart can’t be observed.
For example, in 2001, cardiologists studied a few dozen endurance athletes competing in a 400 km race in Scotland, which comprised of all manner of physical activities from paddling, rope climbing, running, biking, climbing, etc. and the whole event taking almost 100 hours. During this span, the athletes typically only slept about 1 hour per 24 hours during the event and otherwise soldiered on.
The results? At the end of the race, the athletes’ hearts were only pumping about 90% of the volume per beat they’d been managing before the race started.
That said, further research on endurance athletes calls into question the notion of “no permanent damage” being done. For example, researchers involved in a 2011 British study looking at British Olympians who competed in distance running and rowing (and specifically competing in at minimum a hundred events), found that as they aged they showed marked signs of heart muscle scarring, something that can lead to irregular heart function and, potentially, heart failure.
Of course, these are extreme examples, and for most people not doing ultra marathons regularly or competing professionally or semi-professionally in endurance events, this is unlikely to be a problem and the holistic health benefits of regular, vigorous exercise are likely to make up for it even then.
Ever wonder how the heart beat works? Well, wonder no more. In a nutshell, the heart is a four chambered pump. The top two chambers are called Atria, the bottom two are called Ventricles. They are separated from top to bottom by valves; the right and left sides are separated by a septum. So what makes the pump squeeze? When the hearts muscle gets “shocked”, it will contract and force the blood down its path, with the valves not allowing blood to flow back through the system, unless they are defective.
The blood’s path through the heart starts in a vein called the Superior Vena Cava. Then it enters the right atrium, flows through the tricuspid valve into the right ventricle. From there it travels through the pulmonic valve into pulmonary arteries, then the lungs. Now back to the heart and into the left atrium, through the mitral valve. The blood is now in the “strongest” chamber of the heart, the left ventricle. From there it gets pumped through the aortic valve and into the aorta and out to the rest of the body!
So what causes that infamous electric shock the heart receives approximately 60-100 times a minute? Short answer: Dormammu. Long answer: The exchange of electrolytes across specialized cells within the heart build up a differing electrical potential on either side of the cell. When this electrical potential reaches a certain level, it discharges and sends a shock down another unique set of cells within the heart, causing a shock and thus the contraction.
The specific set of cells that regulates the heart rate (in most people) are called the Sinoatrial node or SA node for short. The SA node (pacemaker of the heart) sits in the upper portion of the R atria near the entrance of the superior vena cava.
When the SA node sends out and electrical shock, it immediately shocks the atria. The pulse then gets “held up” in another set of cells called the Atrioventricular node, or AV node for short. This then transmits the impulse down to the bundle of His and then to two pathways called the right and left bundle branches. Then it’s transmitted to the rest of the Ventricles through what are called Purkinje fibers. All together this “shock” causes the atria to contract, then the ventricles. You’re still alive! (For now.)
So what and how do these electrolytes cause this shock? In an attempt not to give a physiology lecture of ungodly proportion, we will simply say that the main two electrolytes involved are sodium and potassium. Potassium normally sits inside the cell, and sodium outside. Potassium slowly leaks outside of the cell and sodium then goes inside the cell. This creates the differing electrical potential that builds up until the point of discharge. Other electrolytes also help in creating this differential, and they are calcium and magnesium. All together the harmony created by this yin and yang system of electrical and mechanical systems come together to make that wonderfully thumping thing inside your chest!

Today’s foot based installment is about perception vs. reality. It’s about how your mind is constantly playing tricks on you even when you’re doing your best to be truthful. It’s about how your brain is letting your feet lie to you, and your boots are in on the whole conspiracy.
I have a pretty astounding study that I want to talk about.
“The increased injury incidence with modern running shoes can be attributed to greater impact when runners use footwear more of the current design when compared with footwear in use a decade earlier. Furthermore, when runners unaccustomed to barefoot running run barefoot, mean impact is no higher than when shod and in some cases is lower.”
In normal people terms:
Comfy shoes = foot problems.
No shoes = Highly profitable career as a rickshaw driver.
These feet look all too familiar.
Padding makes you treat your feet like sh!t
Comfy shoe padding makes us blissfully unaware of the damage we are causing. Kind of like how we thought trans fats were a great idea. It turns out they are causally linked to heart disease.
We aren’t always right. Our prior assumptions need to be evaluated, not blindly accepted for millennia.
Robbins and Gouw, those two guys from the above quote, came to the conclusion that: “…a perceptual illusion is created whereby perceived impact is lower than actual impact, which results in inadequate impact moderating behavior and consequent injury.”
Let’s get into a pretty eye-opening study they did that proves the above point.
When was the last time you made a comfort-based decision? Hit that snooze button this morning? Had a hot shower? Chose to drive to work rather than walk/run/bike?
Those are some decisions you can control. What about this trippy one you aren’t even aware of?
Robbins and Gouw took some force plates and had well-trained gymnasts jump onto them from a platform about 2 feet off the ground.
The plates measured the impact force of the athletes landing.
The gymnasts, who are great at sticking landings, were told to just land however they would naturally land after a jump from that height.
There were two surfaces they jumped onto for the force plates to measure; a hard surface, and a comfy padded surface.
In ALL 15 athletes, the landing force on the padded surface was higher than the landing force on the hard surface. The athletes clearly choose a safer and more appropriate landing strategy for the hard surface than the padded surface.
The real kicker is that that they all assumed that they were landing with more force on the hard surface than the padded surface.
Yep…the padding of the padded surface completely tricked all the athletes into being more careless with their bodies.
The perception of comfort and its damaging effects were studied using experienced athletes and force plate technology.
The difference in impacts was upwards of 25%. That the difference between you jumping by yourself and then jumping with your overweight nephew strapped to your chest in a papoose. Go ahead and give that experiment a try to see the real difference between the two.
Even a 5% increase in weight makes some people crumble, 25% is nothing to shrug at.
We are able to handle nearly twice our body weight in running impact. That seems like a lot. So we should have zero problem running right?
When we run with standard running shoes or boots on, impacts of well past eight times our body weight have been measured. Combine this high level of impact with the design of the modern combat boot like we talked about here, and you get a whole host of foot and other structural issues that are commonly seen in service members, veterans, and high mileage athletes. I’m talking about hip, knee, ankle, and back issues, not to even mention that fact that your feet are taking the brunt of the abuse.
Is this the future military boot or should we just go barefoot?
Take ’em off and walk around
Lucky for Marines, it seems that the Generals in charge are making strides (pun intended) to remedy this issue to save the Marine Corps money and you a life of constant chronic pain.
The solution seems to be minimalist footwear. The less padding your footwear has, the easier it will be for you to regulate the impact you are causing on your feet.
Over time, your issues should disappear just like the rickshaw driver disappeared into antiquity after Henry Ford created the modern assembly-line built automobile to subvert his father-in-law, a world-famous rickshaw driver. (Everyone has family issues)…
Here’s a fact: Training prepares you for the demands you’ll face in the field.
Sure, it might feel good to bend your knees an inch or two and call it a squat and curl for days on end, but what benefit are you gaining?
You need your workouts to provide results.
If you train with your ego, you’re probably wondering why you aren’t getting the results you require.
Here are a few things to remember that will keep your ego in check and the results rolling in so that your body is ready when you actually need it to perform in a life-or-death scenario.
Half and quarter reps have there place in a very specific type of training plan. Message me if you want to know what that plan is. For the other 99% of us they are just a waste of time.

1. Use a full range of motion
Imagine you walk over to the squat rack, load the bar up with two, maybe 300 pounds, and step under it only to find that it’s way too heavy for a full rep.
Instead of lightening the load to match your ability, you bend your knees ever so slightly, give a grunt and look around to see if anyone saw that sorry excuse for a squat.
Now, if this describes your typical leg day or any other workout for that matter, stop.
Honestly, if you’re grabbing weights that are too heavy to perform a full rep, you’re not only kidding yourself but also wasting your time. While doing heavy partial reps might massage your ego, you probably won’t find any measurable benefit, and you’ll for sure increase your chances of injury.
Using a full range of motion means that you’re activating all of the muscle fibers within a particular muscle group to perform the exercise. As a result, those muscle fibers and connected nerves are receiving the signal to grow bigger and stronger.
For most of you, resistance training isn’t just to look great. In the field, you need to perform under any circumstance, so your training needs to prep you to deal with the unknown.
What if you really need to be able to carry your 230-pound brother but can’t since you trained with two-inch squats? Will that sad example of a squat make you feel better then?
To fully benefit from each rep and training session, use the amount of weight that allows for a full range of motion. Eventually, your strength will improve enough to perform that 300-pound squat with a full range of motion, and you’ll be so much stronger as a result.
The bench press, when performed correctly works way more than just your chest. Triceps, core, glutes, back, and sometimes even your face.

2. Prioritize important exercises
To get straight to the point, which of the following exercises is more likely to benefit you in the field:
Bicep curls or a barbell squat?
I know, biceps are the most important muscle group to many of you, but in reality, training them every day probably won’t provide much of a performance benefit. In fact, they may hamper your performance.
The barbell squat not only allows you to use more resistance, but it’s also a full-body challenge. Despite being a leg-dominant exercise that works quads, glutes, hamstrings and calves, it also demands that you have a strong upper and lower back and overall core strength.
Not to mention, using higher rep ranges also allows you to challenge your anaerobic capacity. Bicep curls, on the other hand, train your biceps and forearms and not much else.
If you need to improve performance in the field, you should prioritize compound movements that are most likely to improve that performance. If you have extra energy and time, then focus on the less-important exercises.
Use your rest periods to perform a corrective, work an antagonist muscle group or rest. Leave the IG feed for 3AM when you’re supposed to be sleeping instead.

3. Put the phone down
If you head to the gym and spend half of the time scrolling through a feed, you’re wasting your time and probably ruining someone else’s workout if you’re doing it on a popular piece of equipment.
It’s clear that most of us feel the pull of social media, even at the worst times.
But the time you spend in the gym is meant to be for work. If you’re distracted by your phone and resting for longer than intended, you could be losing out on training improvements.
If you find yourself distracted in the gym, make a conscious decision to hold off until the workout is done, and then get your fix. I promise, your workout will be far more productive.
Squatting heavy isn’t for everyone, but it is a metaphor for handling the important stuff first that I think everyone can understand.

BONUS: The bigger picture…
I’ve been recording my dreams lately and weird things have been happening as a result. Long story short, I received some great advice from my late grandfather in a recent dream. The gist of our dialogue was this:
“Everything you do in life is either making you a better version of yourself or a worse version.”
Obviously this advice can apply to all areas of life but when specifically looking at physical training it can be quite directive. We all have a mission we’re working towards accomplishing. Every training session, every exercise, every set, and every rep should be bringing us closer to mission accomplishment. If it’s not, fix it.
The Commander’s Intent of training, especially for those on Active Duty is: “…in order to become more capable at inflicting positive change on the world.” Be that becoming more deadly in combat, or simply having greater work capacity to keep moving forward when others would quit.
Some hucksters will have you believe that in order for you to get the best results from your training you need to be taking some combination of pills and powders daily.
That’s not true. There are very few supplements that are worth the plastic tubs that they’re stored in. I’m here to tell you which supplements are worth it and which aren’t.
In order to keep things relatively uncomplicated, the supplements that I talk about here are only those that you don’t require to survive. The vitamins and minerals that we require for life are just that, necessary to survive. Obviously, if you are deficient in one of those, you should be supplementing or changing your diet around.
What I’m talking about are those supplements that are completely unnecessary for human life that you’re potentially spending greater than 10% of your monthly income on… I’m talking to you Cpl Jones.
I went to bodybuilding.com and searched their top 50 most selling supplements. I’m sure this list is very similar to the sales in your closest Exchange on base, so I’ll just use it as a proxy. Out of those top 50 selling supplements, all fall into the following categories:
I don’t fully accept that protein powder is a supplement…because it’s a macronutrient. You need protein. If you aren’t getting enough in your diet from foods, It’s perfectly acceptable to buy and use some form of protein powder.
When should you have it? Literally whenever. There is no significantly important anabolic window. If you are eating somewhere in the ballpark of .8-1.3 grams of protein per lb of body weight per day, then you’re fine. For more on nutrition timing, check this out.
NOW, not all protein powders are created the same. There are generally three factors that you should keep in perspective when you go to buy some protein powder. Here they are in order of importance:
Leucine Content: If a protein powder has less than 11% leucine or if it doesn’t list the exact proportions of amino acids, it’s sh!t protein with useless fillers. You don’t get an adequate muscle protein synthesis response with any dose of protein that has less than 2.5 grams of leucine in it. 11% leucine puts you at just over 2.5g of leucine for a typical serving scoop of powder of 25 grams of protein. This may seem more complicated than it actually is… read more on it here or shoot me an email at email@example.com, and I’ll gladly explain it to you in detail.
Ingredients: If you’re supplementing with additional protein, then supplement with protein, not a ‘proprietary blend.’ If there are other ingredients in your preferred brand, the chances are that they are simply trying to distract you from the fact that there’s an inadequate amount of leucine per serving.
Sourcing: This one is simply based on your preferences. If you’re vegan or dairy doesn’t sit well in your stomach, then you’ll want to avoid proteins like whey and casein. Typically worthwhile vegan proteins will be a blend in order to get you the required amount of leucine. That being said if it doesn’t tell you what the blend is or again how much leucine there is per serving then it’s bullshit hippie nonsense made by someone just trying to take advantage of you or that’s too stupid to understand how protein supplementation works; either way, they don’t deserve your money.
How I make my own Pre-Workout to be both more effective and save $$$$$
This category is pretty large, mostly I’m talking about those dumb supplements with names like Gnar Pump, NitraFlex, Pre-Kaged, NeuroCore, and Pump Mode. Chances are that if it has a dumb name, it’s a waste of your money.
You’ll see, though, my umbrella recommendation is pretty consistent. If the supplement you’re considering contains any trademarked or patented blend/mix of supplements instead of individually listing the supplements, don’t buy it.
There are plenty of pre-workout supplements that have been shown to help increase performance. Recommendations are varied depending on what type of training session you are walking into and what the rest of your diet looks like.
Caffeine taken with theanine are pretty much always a safe idea to supplement with 30 minutes prior to training. That is my blanket recommendation for pre-workout. I failed to find any pre-workouts on the top 50 purchased supplements on bodybuilding.com that contained solely caffeine and theanine. They pretty much all have nonsense and bullsh!t in them.
If you’re a constant experiment, which you are, and you want to find out what actually impacts your performance, which you do, how can you figure that out if you’re taking a supplement that has 60 ingredients? There’s no way to know what’s working, what’s fluff, and what’s contributing to the tingling side-effect.
If you’ve already Pavlov’s-dogged yourself into needing that tingling sensation in order to get a good workout have no fear, it’s not something dangerous.
It’s probably beta-alanine that your favorite blend uses to achieve that feeling, which isn’t harmful and can actually aid in physical efforts over a minute.

As always, when it comes to nutrition, your number one solution to any dietary need or hack should be to alter your diet of real foods to get adequate quantities and proportions of macro and micronutrients. Only after you have that dialed-in like I very explicitly outline in The Ultimate Composure Nutrition Guide should you bother walking down the supplement aisle.

You do not have to be a world-class athlete to join the military. Even within the ranks of Special Ops, you will not be required to be a master of any element of fitness — above average maybe, but not world class.
My observations from training many military members over the past two decades has shown me that we all come from different foundations of fitness. We all excel in different events, and suffer weaknesses in others. It takes a mature and ego-free team player to realize that your preparation to be 100 percent ready for your job may be lacking. When you make the decision to go Special Ops, you must be prepared to research your future profession and acknowledge there are elements of fitness you will have to attempt that you may have never been exposed to.
Your best bet is to be competent in as many of the following elements of fitness as possible.
Strength: Being strong and having a foundation of strength is critical to ALL of your other abilities. This does not mean that you have to bench press a truck. It means that having strong muscles, bones, and connective tissues will assist in your ability to make power when you need it. The most basic way to measure strength is to record the amount of weight lifted in one repetition. Don’t skip leg day!
Power: You cannot have power without strength and speed. The faster you move an object or yourself through space is power. Power usually requires a full body movement generated from your feet and legs and transferred across the body to its end point. For instance, a powerful knockout punch starts from the feet as the fighter steps into a punch, shifts the hips, torques the torso, and extends the arm until the moment of impact with her or his fist. That is power. In physics, power is defined as power equals force times velocity or work divided by time. It is a combination of technique, speed, and strength.
Endurance: Cardiovascular endurance is necessary for nearly any activity, including running, rucking, and swimming. Technique helps with the amount of energy you use, but being able to move and move fast is one element that has to be continually practiced. If you do not lift for a week, you will typically come back stronger. If you do not run for a week, it feels like you are starting over when you run again. Whether you like fast interval cardio or long, slow distance cardio — just get it done. You need both depending upon your job. How fast you can run, ruck or swim longer distances will be the typical measure for your endurance ability.
Muscle Stamina: Combine high repetition muscle stamina with endurance and you are building a PT test-taking machine. A two minute calisthenics fitness test is one way to test your muscle stamina, but another marker is putting in a full day of hard physical work. Having the ability to continuously move your body weight and more over longer periods of time is required in the typical selection programs. Strength is handy. You need it. But being able to work all day is a physical skill and mindset that needs to be fostered daily.
Speed: Testing speed with short runs can save your life when having to quickly run for cover. Speed can be enhanced by adding in faster and shorter runs to your running days.
Agility: Accompanied with speed and balance, agility is how quickly you can move from side to side and change direction quickly. Both speed and agility can be practiced with cone drills arranged in less than 10 second drills, where full speed and changes of direction are measured.
Mobility / Flexibility: Do not forget to warmup and stretch for flexibility, but also to move your joints through a full range of motion for mobility. Like many elements of fitness, if you don’t use it, you lose it. So make stretching and moving in a full range of motion part of your day.
Hand / Eye Coordination: Whether it is shooting, driving, flying, throwing, or lifting objects to be placed a certain way, having a background with hand eye coordination is helpful to any tactical athlete. Sports can be a great for building this skill, but obtaining good hand / eye coordination requires practice.
Running / Rucking: Being prepared to run and ruck takes time. Time spent logically progressing your weekly mileage in running and building time under the weight with rucking has to be a foundation of your training if attempting most military and any Special Ops training program. Lack of preparation will mean injury and possibly failing to meet the standard within a few months of training. If you don’t practice several days a week to build your endurance, you will lose it.
Swimming / Water Confidence Skills: Not having a pool to train in or not being comfortable in the water is not only a physical fitness issue, but a huge mental block for many. Technique is critical to your success in the water. Watch videos and practice, practice, practice if you need to get better in the water for your swimming, drown-proofing, and treading tests. Several days a week of technique training is required, along with building your cardiovascular endurance to maintain any speed.
Specializing in too few of these elements above can lead to neglecting others. World class athletes specialize in only a few of the above for their athletic events. For instance, take the competitive Olympic swimmer or power lifter. Both are incredible to watch, but both would fail miserably at each other’s events on an Olympic stage.
The reason I am focusing on comparing world class athletes to those in the military is that far too many regular Joe’s attempt workouts and training programs designed for world class athletes. There is no need to try an Olympic swim or running plan used by your favorite Gold Medalist to help you pass a fitness test of a 500m swim or a 1.5 mile timed run — even if you are trying to be a Special Ops team member. Trying to deadlift 600+ pounds, which is a massive amount but still nowhere near world class, may cause injury or interfere with your ability to run, ruck, or swim with fins for long distances. You need to ask yourself what you have to give up to compete in an Ironman Triathlon, do a body building competition, or power lifting meet. If your answer involves too many other elements of fitness, you may want to reconsider whether this is a necessary step toward a tactical profession.
There is a quote often used in Tactical Fitness Training: A world-class athlete needs to be an A+ in his/her activity, which may only focus on 1-2 elements of fitness. A tactical athlete needs to be a B in ALL the elements of fitness to best do his/her job. Make your annual training plan so that you can arrange the elements of fitness into your year accordingly. Learn about periodization and do it logically, with smart progressions so that you do not start off with too much, too soon, too far, or too fast, and end up hurting yourself with challenging programs designed for something not related to the Tactical profession.
It’s easier to gain weight during the two-month period between Halloween and New Year’s Day than any other time of the year.
From colder weather to football season, holiday parties, having snacks all over the house and office, and huge feasting holidays, it is no wonder why everyone is ready to start a “resolution” by the time the new year comes.
The list below includes ways to stay ahead of the weight gain curve by considering a few minor tweaks to your day:
1. Don’t quit.
The most important thing is to keep the habit of working out or physical activity on your schedule. Stick to your workout even when extra travel, late work hours and excessive social events interfere with the best intentions. You may have to be flexible and do something for a shorter time before or after work, even if it is only walking or a quick PT pyramid. The best way to avoid holiday weight gain is not to get out of the exercise habit.
2. Walk it off.
Keep walking or add walking throughout the day in multiple sessions. Walk before every meal, even if only for 10 minutes. Walk longer in parking lots (be safe) when at work or shopping. Take regular breaks every hour at work to walk to the bathroom. A good way to remember to do that is to drink water throughout the day so you have to get up regularly. Otherwise, set a timer for 60 to 90 minutes and remind yourself to walk for three to four minutes around the office, up and down stairs, or to your car and back to get some fresh air. You will find this quick getaway helpful with productivity as well.
3. Like football? Keep moving.
Football season gets many Americans to sit still for hours several days a week. Try to get up during commercials, walk during halftime or actually bring the treadmill or stationary bike into the TV room. If you walk during commercials, you will accumulate about 20 minutes of activity per hour of watching television.
4. Avoid game-time snacking & drinking
This is a tough one and requires discipline. It is easy not to move for hours during a game and add in another 500 to 1,000 calories of soda, beer, chips and other game-time foods. Keep moving, as detailed above, and you will limit your ability to put food and drinks into your mouth. After a game, you can break even or have a 500- calorie surplus or deficit — it just depends on how you control snacking and being sedentary.
5. Twenty-minute challenge
When time is tight, try to get at least a daily minimum standard of activity, even if it is just 20 minutes. See how much you can do in 20 minutes. How far can you walk in that time (or total accumulated walks)? How far can you bike or swim in 20 minutes? How high can you move through the PT Pyramid in that time? Can you get into the gym and do a 20-minute gym circuit of as many machines as possible?
Any of these ideas will help you burn off steam and make you feel like you did something. Fit this 20 minutes into your lunch, before work or after dinner if you have to. You will find that you will sleep better as well.
In the end, it comes down to discipline. You need discipline not to break old training habits while creating new bad habits of binge-eating and binge-watching television (without activity). I know it is easier said than done, but this season will not last forever, and you will wish you had not forsaken your health and fitness once the weather turns nicer.

Marine veteran George Hood held a record-breaking abdominal plank for more than five hours while also raising money for a veterans’ charity in 2015. Then, in 2020, he shattered his own best by several hours, holding it for an insane 8 hours, 15 minutes and 15 seconds.
In 2015, the then-57-year-old held the plank position for five hours, 15 minutes, and 15 seconds to break the Guinness World Record previously set by Mao Weidong of Beijing, China, in September 2014 at four hours and 26 minutes. Hood, who is also a fitness instructor, dubbed his achievement “The People’s Plank,” which doubled as a fundraiser for the Semper Fi Fund for injured service members, according to CBS News.
“There are injured Marines that come back from the fight, who have suffered life-altering injuries and the discomfort that I feel right now pales in comparison to that which they feel,” Hood told NBC while in mid-plank position. “They’re my heroes, they really are, every one of them.”

Bob only made it about 105 minutes into the 151-minute masterpiece that subverted modern male culture, hence the past tense. You probably knew it by its Christian name Fight Club. There are those of us that know it simply by the way it makes us squint our eyes into the future of what “could be,” we call it The Light.
In that future, men can be men, materialism holds no grasp on our testes, and no men have bitch tits (roids or no roids). That begs the question, is there soy in my utopian view of the future?
Was it really the steroids?
Seriously, does soy make men more feminine in the same way that hormone therapy made Bob a big lactating moosie?
The majority of this anecdotal hype comes from a story about some 60-year-old dude who drank 3 quarts of soy milk a day.
I’m going to be blunt here. If you drink three quarts of anything other than water per day, there will be negative side effects. This is for a few very simple reasons.
The body is something like 60% water NOT SOY MILK
When you drink nutrients, they generally flood your bloodstream very quickly because they don’t need much processing. This is why sugary drinks spike your blood glucose levels much more dramatically than other forms of sugar.
A woman in Arizona died from drinking too much water. Yeah…even too much of the thing that makes up 60% of your composition will harm you. Ever hear of a Tsunami?
Or…the things you eat end up composing (or destroying) you.
But soy has estrogen in it…?
Yeah, Phytoestrogens… sounds scary. Phytoestrogens are found in soy products, NOT actual estrogen.
So if you eat soy, you’ll get phytoestrogens in your body. It’s only a matter of time until you get bitch tits….Right? NO.
Phytoestrogens (also sometimes known as isoflavones) aren’t estrogen and really aren’t the same as naturally produced estrogen.
It’s not uncommon that consuming a certain molecule has an entirely different effect on the body than when it is naturally produced, or no effect whatsoever. Kind of like how many collagen protein supplements do nothing but waste your money when you eat them even though you need collagen to build strong connective tissue like ligaments and tendons (stick to hydrolyzed powders if you don’t want to waste your money.)
The thought originally was that the phytoestrogens in soy will make the body worse at producing testosterone. This hasn’t been seen in 15 studies on this very topic.
The only times that there have been issues is when soy products have been consumed in what I’ll call an ex-soy-bitant amount like our 60-year-old friend above or in a 19-year-old vegan that was getting his protein basically from only soy.
Well, depending on your diet…
Your diet should not solely revolve around one food or food group.
The point of talking about soy isn’t to demonize or convince you that soy is safe for consumption. It’s about the dangers of relying solely on one food to get your nutrition.
You can find a story of someone over-consuming just about everything on planet earth. Don’t join that club.
If you don’t, you’ll hear me say something like, “I am Jack’s complete lack of surprise,” when I read about you on Reddit in some comment thread about the dangers of nightshades, or legumes, or mTORC1 (not a typo).
You always have the option to do anything. You just have to decide…

Bob had bitch tits. They were from horse tranquilizers, not soy. Eat a lot of varied protein sources to build muscle, a good portion of that can be soy, and you won’t see any adverse effects. If you are only eating soy products, stop and reassess. It’s that simple.
Tyler Durden had a dream of turning a bunch of lost, dejected men who were raised by women and scared of commitment into a thinking and breathing apparatus for real social change (Sound familiar…? *cough cough* military *cough cough*). Putting his methods aside, that’s a worthy pursuit.
I have a similar dream, to help men who feel like society has left them in a perpetual state of boyhood or at least left their body soft and doughy while they conquered other professional pursuits.
Typically, when people start working out, they start to notice the results of their hard work within a few short weeks. Muscle and bone density become more apparent and, as a result, personal morale surges.
Fast forward a few months and you’ll notice a dramatic change in your energy and strength levels. This typically motivates exercisers to push through some grueling reps. After all, like they say, “no pain, no gain.”
Fast forward a few more months and you might stop seeing dramatic gains. Improvements aren’t coming in as fast or as noticeably as they once did. Since humans are amazing at adapting, our bodies become accustomed to the hard work and we hit a wall, experiencing what’s known as a “plateau effect.” It’s during these plateaus that most people quit — without results to motivate, it’s easier to stop.
To combat those sh*tty plateaus, trainers introduce new, varied training methods to keep the body unprepared — unable to acclimate — which causes muscles to grow once again. If you’re looking to change up your routine, consider the following methods.
Most gym goers take a break after completing one set — usually to check their social media. Instead, consider introducing a second exercise that focuses on a different muscle group before resting. For example, if you’re doing 12 reps on an EZ-curl bar, knock out 12 triceps extensions prior to your social-media checkup.
Also known as “high-intensity interval training,” this killer method is a popular way of burning fat and increasing physical endurance. The idea is to maintain a high work-to-rest ratio — between 1:1 and 2:1. For example, to achieve a 1:1 ratio, you’ll exercise hard for a short burst and then rest just as long immediately afterward. A 2:1 ratio means that you’re resting half as long as you’re exercising.
Trainers usually put their clients through dozens of rounds of HIIT training before calling it a day.
Despite the name, this has nothing to do with going to the beach — although you’ll probably want to be seen with your shirt off after a few weeks of this training. Surfing the rack simply means walking up to the free weights and repping with the heaviest load you can manage. Then, after you’ve exhausted yourself, step down in weight and continue to get reps in.
Most trainers recommend you reduce the load by about 20 percent per step.
Most people never want to fail — which is a good thing. However, “going to failure” in the gym is an epic way to tear your muscles in a controlled environment. Be careful, though — going until failure is tough on your body and can make you nauseous from time to time.
When working out, many people select a manageable weight, complete 8-to-12 reps, re-rack the weight, and take a break. This is a solid way to build muscle, sure, but it’ll also set you on your way to that progress plateau we talked about earlier.
In a drop set, a person selects a manageable weight, and does reps until failure. Next, they opt for a lower weight and continue on. It’s very similar to surfing the rack, minus the rack itself.
Now, get out there and keep those muscles guessing.
